What caused the biggest improvement in your sparring or rolling
performance?

Martial arts?

1) Improved physical conditioning (strength, endurance, iron crotch
training)

Core training and leg building / stretching is key.

Deadlifts, various lunges (barbell and dumbells), wide stance squats, leg
presses with heavy weights, and jump squats (only recommended to advanced
trainers because they are dangerous if performed wrong), super heavy (donkey
and standing) calf raises.

For strength I would do 2 days of super heavy with strict form using slow
reps (3 to 5 seconds on both the eccentric and concentric movement) and 1
days of fast *explosive* reps with medium heavy weights.

For speed flip it.

2) Better technique

Research online and get some techniques from *so called* (usually self
claimed) experts.

3) Experience from sparring/rolling

Practice, practice, practice.
That is the only way to get better at any physical activity
